4-7-8 Breathing: A Complete Guide
Inhale for 4. Hold for 7. Exhale for 8.
4-7-8 breathing is a paced-breathing pattern popularized by Dr. Andrew Weil, with roots in pranayama — the breath-regulation practices of yoga. Its defining feature is an exhale that's twice as long as the inhale, with a long hold in between.
What 4-7-8 breathing is
One cycle has three phases:
- Inhale quietly through the nose for a count of 4
- Hold the breath for a count of 7
- Exhale completely through the mouth — often with a soft whoosh — for a count of 8
A full cycle takes 19 counts, which puts the breath rate around three breaths per minute at a relaxed counting pace. Compared with box breathing's even square, 4-7-8 is deliberately lopsided: the long exhale is the point.
What's happening in your body
The pattern leans on the same slow-breathing physiology described in the research literature, with extra weight on the exhale:
- Exhalation and the vagal brake. Heart rate naturally slows during exhalation as vagal (parasympathetic) influence on the heart increases. Stretching the exhale longer than the inhale extends the portion of each breath where that slowing occurs. Reviews of slow-breathing physiology describe this shift toward parasympathetic dominance through vagally mediated pathways (Russo et al. 2017).
- Heart-rate variability. Slow breathing amplifies respiratory sinus arrhythmia — the inhale-fast, exhale-slow rhythm of the heart — and this amplification is central to how heart-rate variability (HRV) practices are thought to work (Lehrer & Gevirtz 2014).
- Measurable brain changes. A systematic review found slow-paced breathing associated with increased HRV, increased EEG alpha power, and activity changes in brain areas involved in emotion processing and interoception (Zaccaro et al. 2018).
- The hold is tradition, the slow rate is the science. The 7-count hold gives the pattern its distinctive rhythm and makes the long exhale possible without rushing. The best-studied mechanisms come from the slow overall rate and extended exhale.
How to do it, step by step
- Sit with your back reasonably straight, or lie down if you're using it before sleep.
- Rest the tip of your tongue against the ridge behind your upper front teeth (the traditional form — optional, but part of the original technique).
- Exhale completely through your mouth first, with a whoosh.
- Inhale quietly through your nose for a count of 4.
- Hold for a count of 7.
- Exhale audibly through your mouth for a count of 8.
- Repeat for up to 4 cycles when starting out. The counts can be brisk at first — the ratio (4:7:8) matters more than the absolute speed. Slow the counting down as it gets comfortable.
If the 7-count hold feels like too much, shorten everything proportionally — 3-5-6, or even 2-3-4 — and keep the shape.
When people reach for it
The long exhale gives 4-7-8 a distinctly winding-down character:
- Before bed, as part of a wind-down routine
- Back in bed after a 3am wake-up
- After putting the phone down for the night
- On a long flight, seat reclined as far as it goes
- In the quiet after a full-tilt day
Safety note
Stop and breathe normally if you feel dizzy, lightheaded, or short of breath — the long hold makes this more common with 4-7-8 than with gentler patterns. Skip the breath-holds — or check with your doctor first — if you're pregnant or have a heart condition, blood pressure concerns, or a respiratory condition such as asthma or COPD.
